Virasana — Hero Pose

Virasana is a kneeling posture where the practitioner sits between the feet rather than on the heels. It deeply stretches the quadriceps, ankles, and feet while providing a stable, upright seat.

Quick Overview

Virasana is a kneeling posture distinct from Vajrasana. In Hero Pose, the knees stay together while the feet are positioned beside the hips with the tops of the feet flat on the floor. The buttocks then lower to sit on the floor between the feet. This pose provides an intense stretch to the quadriceps and ankle flexors while maintaining an upright, meditative spine.

Who Should Practice Virasana

Virasana provides a stable, upright seat that many find more comfortable than cross-legged postures for long sits.

Those who feel chronic tightness in the front of the thighs benefit greatly from regular Virasana practice.

Who Should Avoid Virasana

Serious Knee Injuries

The deep knee flexion places significant pressure on the knee joints. Avoid this pose after meniscus or ligament injuries.

Ankle Sprains or Instability

The dorsiflexion position may stress healing or unstable ankle joints.

Tight Quadriceps

Very tight quads may make sitting between the feet impossible. Use props or practice the simpler version first.

Preparation Tips

Warm up the quadriceps with standing quad stretches and gentle lunges

Place a folded blanket or block between the thighs and calves if sitting between the feet is too intense

Use a rolled blanket under the front of the ankles to reduce the ankle stretch

Start with short holds (30–60 seconds) and gradually increase duration

Step-by-Step Instructions

1

Kneel on the mat with knees together

Bring the knees together and keep the feet hip-width apart. The tops of the feet rest flat on the floor.

Separate the feet slightly

Move the feet apart so they are wider than the hips, creating space for the buttocks to lower between them.

Exhale and lower the buttocks to the floor

Slowly sit back between the feet. The calves should touch the outer thighs. Use the hands to support the body as you lower.

Adjust the feet position

The feet should point straight back with the tops flat on the floor. The big toes may touch or be slightly apart.

Lengthen through the spine

Press the sitting bones into the floor and lift the crown of the head. Open the chest by rolling the shoulders back.

Place the hands on the thighs or in the lap

Rest the palms face down on the thighs or in the lap in a relaxed position.

Soften the shoulders and face

Relax the shoulders away from the ears. Soften the jaw, forehead, and eyes.

Breathe steadily and hold

Hold for 1–5 minutes. To release, lean forward onto the hands and knees and slowly extend the legs forward.

Breathing Guidance

The quadriceps stretch in Virasana can feel intense. Use the breath to stay present with the sensation. Inhale to create space and lift the spine. Exhale to release the thighs and allow the buttocks to settle deeper toward the floor. Slow, even breathing helps the nervous system process the deep stretch.

Common Mistakes

Sitting on the feet instead of between them

Correction: The buttocks should rest on the floor between the feet, not on the heels. Adjust the foot position if needed.

Feet pointing outward

Correction: The feet should point straight back with the tops flat on the floor. Avoid letting the feet roll outward.

Knees splaying apart

Correction: Keep the knees together throughout the pose. If they drift apart, bring them back together.

Rounding the lower back

Correction: Lengthen the spine and lift the chest. A cushion under the sitting bones can help if the lower back rounds.

Safety Precautions

Use props generously

Place a block or folded blanket under the sitting bones, between the calves and thighs, or under the ankles as needed.

Do not force the pose

Sharp knee pain is a sign to stop. Ease out of the pose and try a supported version before attempting again.

Warm up thoroughly

Cold quadriceps are prone to strain. Warm up before attempting Virasana.

Variations & Modifications

Supported Virasana

Beginner

Sit on a block or folded blanket placed between the feet to reduce the intensity of the quadriceps stretch.

Reclining Hero Pose (Supta Virasana)

Advanced

From Virasana, lean back onto the elbows and then all the way to the floor for an intense quad and hip flexor stretch.

Virasana with Twist

Intermediate

From seated Virasana, place one hand on the opposite knee and twist the torso for a seated spinal stretch.
