Garudasana — Eagle Pose

Garudasana wraps the arms and legs in a binding pattern that challenges balance while opening the shoulders, hips, and upper back. Named after the mythical eagle Garuda, this pose develops concentration and patience.

Quick Overview

Garudasana is a standing balance where the practitioner wraps one leg around the standing leg and one arm around the other, creating a bound, compact shape. The wrapping action opens the shoulders and hips while the single-leg balance challenges stability and focus. The pose takes its name from Garuda, the king of birds in Hindu mythology.

Benefits of Garudasana

Opens the Shoulders & Upper Back

The arm wrap stretches the rhomboids, trapezius, and posterior deltoids, releasing tension in the upper back.

Improves Balance & Stability

The narrow base of support on a single leg trains balance and proprioceptive control.

Strengthens the Standing Leg & Ankle

The standing leg and ankle must work continuously to maintain balance on one leg.

Opens the Hips & Outer Thighs

The leg wrap stretches the glutes, piriformis, and external hip rotators.

Develops Concentration

The complexity of the bind combined with the balance requirement demands focused, single-pointed attention.

Body Focus

Shoulders & Upper Back

The arm wrap stretches the posterior shoulder muscles and rhomboids

Glutes & Piriformis

The leg wrap deeply stretches the external hip rotators

Standing Leg

Quadriceps, hamstrings, glutes, and calf engage to support the body

Outer Thighs & IT Band

The crossed-leg position stretches the IT band and outer hip

Ankles & Feet

The standing foot and ankle make constant micro-adjustments for balance

Who Should Practice Garudasana

Intermediate Yoga Students

Those comfortable with basic standing balances like Vrikshasana can progress to Eagle Pose.

People with Tight Shoulders

The arm wrap provides a deep stretch to the upper back and shoulders — excellent for desk workers.

Runners & Cyclists

The leg wrap stretches the glutes and piriformis, which commonly tighten in runners and cyclists.

Those Improving Focus

The complexity of the pose requires sustained concentration, training mental discipline.

Who Should Avoid Garudasana

Knee Injuries

The crossed-leg position may strain the knee joint. Practice the seated version or skip the leg wrap.

Shoulder Injuries

The arm wrap may aggravate shoulder conditions. Keep the arms extended to the sides or in prayer position.

Balance Disorders

The single-leg balance with a bind is challenging. Practice near a wall or with the back against a wall for support.

Preparation Tips

1

Start by wrapping the arms at the elbows before attempting the leg wrap

2

Use a wall or chair for balance support while learning the pose

3

If the full leg wrap is not accessible, cross the ankle over the standing ankle without wrapping the foot behind the calf

4

Focus on a steady drishti to maintain balance

Step-by-Step Instructions

1

Begin in Tadasana

Stand tall with feet together and arms at sides. Establish your foundation.

2

Bend the knees slightly

Softening the knees prepares the legs for the wrap and makes the balance more stable.

3

Cross the right thigh over the left

Lift the right leg and cross the right thigh over the left thigh. Aim to hook the right foot behind the left calf.

4

Wrap the arms

Extend the arms forward, cross the left arm over the right, bend the elbows, and bring the palms together.

5

Lift the elbows to shoulder height

Raise the wrapped arms to shoulder height and press the palms away from the body to engage the shoulder stretch.

6

Engage the standing leg

Keep the standing leg strong with the kneecap lifted. Avoid locking the knee.

7

Find your drishti

Fix your gaze on a steady point at eye level to help maintain balance.

8

Hold and release

Stay for 4–6 breaths. To release, unwind the arms and legs and return to Tadasana. Repeat on the other side.

Breathing Guidance

The bound nature of Garudasana may make the breath feel restricted. Consciously lengthen the breath to counteract this sensation. Inhale to lift and lengthen through the crown of the head. Exhale to deepen the wrap and root down through the standing foot. Steady breathing is essential for maintaining balance in this compact pose.

Common Mistakes

Forcing the leg wrap past the knee

Correction: Hook the foot behind the calf if possible, but crossing the ankle over the other ankle is sufficient. Never force the knee.

Hunching the shoulders forward

Correction: Lift the elbows to shoulder height and press the palms forward to open between the shoulder blades.

Locking the standing knee

Correction: Keep a micro-bend in the standing knee to protect the joint and allow for balance adjustments.

Leaning forward or backward

Correction: Keep the torso upright and centered over the standing leg. Imagine a string pulling the crown of the head up.

Safety Precautions

Avoid knee strain

If the leg wrap causes knee pain, practice the pose without wrapping — simply cross the ankle over the other ankle.

Protect the shoulders

If the arm wrap causes shoulder pain, keep the arms extended in a T position or in prayer position at the chest.

Practice near a wall

Have a wall nearby for support when learning the pose or if balance feels unsteady.

Release slowly

Unwind the arms and legs with control to avoid jerking the joints.
