The position may strain the lower back if proper alignment is not maintained. Engage the core and keep the tailbone tucked.

Step-by-Step Instructions

Begin in Tadasana

Stand tall with feet together or hip-width apart, arms at sides.

Raise the arms overhead

On an inhale, sweep the arms overhead with palms facing each other. Reach actively through the fingertips.

Bend the knees

On an exhale, bend the knees and lower the hips as if sitting in an invisible chair. Keep the thighs as parallel to the floor as possible.

Shift weight into the heels

Press the weight into the heels — you should be able to lift the toes slightly. This ensures proper distribution.

Tuck the tailbone

Gently tuck the tailbone toward the floor to maintain a neutral pelvis and protect the lower back.

Engage the core

Draw the navel toward the spine to support the lower back and maintain the pelvic position.

Soften the shoulders

Drop the shoulders away from the ears while keeping the arms active. Keep the chest open and the neck long.

Hold and breathe

Stay for 5–8 breaths, maintaining steady breathing. To release, straighten the legs on an inhale and lower the arms.

Breathing Guidance

Utkatasana is a heating pose, so the breath may naturally become more rapid. Consciously slow the breath to maintain calm. Inhale to lengthen through the spine and lift the chest. Exhale to sit deeper into the squat and ground through the feet. If the breath becomes short or strained, lift the hips slightly to reduce the intensity.

Common Mistakes

Knees extending past the toes

Correction: Sit back as if lowering into a chair rather than bending the knees forward. The knees should stay behind the toes.

Rounding the lower back

Correction: Tuck the tailbone and engage the lower abdomen. Imagine the sitting bones reaching toward the floor behind you.

Weight shifting to the balls of the feet

Correction: Press through the heels and keep the weight toward the back of the feet. You should be able to wiggle the toes.

Shrugging the shoulders

Correction: Keep the shoulders relaxed and rolled down the back. Reach through the fingertips rather than lifting from the shoulders.

Safety Precautions

Listen to your knees

If you feel sharp or pulling pain in the knees, reduce the depth of the squat or come out of the pose entirely.

Keep the core engaged

A disengaged core allows the lower back to arch, which can strain the lumbar spine.

Avoid locking the knees on exit

When straightening the legs, do so slowly and with control to protect the knee joints.

Practice near a wall if needed

For balance support or to reduce knee strain, practice the pose with the back against a wall.

Wall Chair Pose

Beginner

Stand with the back against a wall and slide down into the squat. This provides support and helps with alignment.

Chair Pose with Twist

Intermediate

Bring the hands to prayer position at the chest and twist the torso to one side, adding a spinal rotation.

Rise onto the balls of the feet while holding the squat, adding a balance challenge and calf engagement.
