Step-by-Step Instructions

Begin in Virabhadrasana I

Start in Warrior I with the right foot forward and both hips facing the front of the mat.

Shift weight onto the front foot

Transfer your full body weight onto the right foot. Plant the foot firmly and engage the standing leg.

Lift the back leg

On an exhale, begin lifting the left leg off the floor while simultaneously bringing the torso forward.

Extend into a straight line

Continue lifting the back leg and lowering the torso until both are parallel to the floor. Arms can extend forward or alongside the body.

Engage the core and glutes

Draw the navel toward the spine to stabilize the torso. Squeeze the glutes of the lifted leg to keep it extended.

Find your drishti

Gaze at a point on the floor a few feet ahead of the standing foot, keeping the neck long.

Maintain the standing leg

Keep the standing leg straight but not locked. The kneecap should be lifted with the quadriceps engaged.

Hold and release

Stay for 3–6 breaths. To release, lower the back foot and lift the torso. Repeat on the other side.

Breathing Guidance

The breath is especially important in Warrior III because the pose is demanding and the tendency is to hold the breath. Inhale to lengthen through the crown of the head and extend through the lifted heel. Exhale to root down through the standing foot and stabilize. Keep the breath calm and even — if you cannot breathe steadily, come out of the pose slightly.

Common Mistakes

Locking the standing knee

Correction: Maintain a micro-bend in the standing knee. A locked knee creates hyperextension and reduces the leg’s ability to make balance adjustments.

Hiking the lifted hip

Correction: Keep both hips level by engaging the glute of the lifted leg and drawing the hip down. Imagine a line connecting both hips parallel to the floor.

Rounding the upper back

Correction: Keep the chest open and the shoulder blades drawing toward each other. Reach the arms forward or alongside the body actively.

Dropping the lifted leg

Correction: Engage the hamstring and glute of the lifted leg actively to keep it at hip height. Think of pressing through the heel.

Safety Precautions

Use a wall for support

Practice facing a wall or with hands on blocks to reduce balance demands and focus on alignment.

Avoid hyperextending the standing knee

Keep a micro-bend in the standing knee to protect the joint and allow for balance adjustments.

Keep the neck long

Avoid lifting the head to look forward, which compresses the neck. Keep the gaze down or slightly forward.

Release slowly

Lower the lifted leg and lift the torso simultaneously in a controlled manner to maintain balance.
